[NLRS] Frequency List for 222 up Contest for dummies with a IC-9700?

Hey gang - 

I am a very casual 222 and up contest guy with a IC-9700 and some satellite antennas on 432 and 1296 plus a FM rig and vertical on 222.   What frequencies should I monitor?  I am capable of nearly all modes … and consider them ALL normal.  So can you tell me where I should monitor on 222, 432, and 1296 both on SSB and FT8/4?
